056 Walking Boot Camp: Is the Simplest Exercise One of the Best?

What if one of the most useful forms of exercise requires no gym membership, no special machine, no complicated training program, and very little instruction?

You already know how to do it.

Walk.

Walking can seem almost too ordinary to deserve the word exercise. We walk across parking lots. We walk through stores. We walk to the mailbox. We walk around the house.

But when we deliberately make walking part of an active life, something interesting happens.

The heart works.

The lungs work.

The muscles work.

The bones experience load.

The balance system practices.

The brain processes a constantly changing environment.

And the body's metabolic machinery starts using energy.

Maybe walking isn't exercise's lesser cousin.

Maybe it is one of the foundations.

Humans Were Built to Move

For most of human history, walking wasn't something people scheduled for 30 minutes after work.

It was transportation.

People walked to find food, gather materials, visit other people, hunt, work, explore, and simply get from one place to another.

Modern life changed that dramatically.

Cars move us.

Elevators lift us.

Machines carry things.

Computers allow us to work without leaving a chair.

Food can arrive at the front door.

Our biology didn't suddenly change because our environment became convenient.

The human body still expects movement.

Walking Gets the Heart Working

Walking increases the muscles' demand for oxygen and energy. The heart responds by pumping more blood, while the lungs increase their work to support that demand.

Walk faster, climb a hill, or carry something and the challenge increases.

You don't necessarily need to run to challenge your cardiovascular system.

A brisk walk can do quite a bit.

How Fast Should We Walk?

There is no single perfect walking speed.

A leisurely walk can provide movement, relaxation, and time outdoors.

A brisk walk can provide a greater cardiovascular challenge.

Hills can dramatically increase the effort without requiring you to move particularly fast.

One simple guide is the talk test.

During moderate activity, you can generally talk, but carrying on a long conversation may require a little more effort than it does while sitting.

If you're strolling comfortably with no change in breathing, you're still moving—and that has value.

If you want more cardiovascular training, pick up the pace or find a hill.

Don't Underestimate Hills

A hill changes everything.

Walking uphill asks more from the heart and lungs while increasing the work performed by muscles in the legs and hips.

Walking downhill presents a different challenge. Muscles must control the body's descent while balance and coordination become increasingly important.

Natural terrain adds even more variety.

Roots.

Rocks.

Mud.

Grass.

A perfectly flat treadmill is useful, but the natural world has a pretty impressive exercise program too.

A Walk Doesn't Need to Be a Workout Course

At Zehr Escape, my Golden Retrievers, Maya and Ava, and I normally walk through the woods in the morning and again in the evening. Because the property is on a hillside, much of the beginning of our walk takes us downhill—which means, of course, that eventually we have to come back up.

The woods also provide plenty of natural obstacles. We step over branches, navigate uneven ground, change direction, climb around things, and constantly adjust our footing.

I don't usually think of this as a formal workout. It's simply part of our day.

But physiologically, quite a bit is happening. Going downhill requires muscles to control the descent. Uneven terrain challenges balance and coordination. Coming back uphill increases the demand on the legs, heart, and lungs. Meanwhile, every root, branch, slope, and irregular step requires another small adjustment.

That's one of the things I like about walking in the woods: the terrain creates the workout for you.

And Maya and Ava make sure I show up twice a day.

Walking Uses a Lot of Muscle

Walking may not build muscle like heavy resistance training, but it certainly requires muscle.

Your calves help push you forward.

Your quadriceps and hamstrings help control the legs.

Your gluteal muscles help stabilize and propel the hips.

Your core helps control the trunk.

Muscles around the feet and ankles constantly make small adjustments.

Your arms naturally counterbalance the movement of your legs.

And when the terrain changes, many of these muscles have to adjust instantly.

Walking and Blood Sugar

In our Blood Sugar Boot Camp, we learned that skeletal muscle is an important destination for glucose.

Walking puts those muscles to work.

When muscles contract, their demand for energy increases, and muscle activity can increase glucose uptake. Regular physical activity also helps improve insulin sensitivity.

This becomes particularly interesting after a meal.

Research suggests that even relatively short periods of light or moderate walking after eating can help reduce the size of the post-meal rise in blood glucose.

That doesn't mean everyone needs to march around the block immediately after every sandwich.

It gives us a much simpler lesson:

Eating and then moving is metabolically different from eating and then sitting for hours.

Walking and Metabolism

Walking is one of the easiest ways to increase ordinary daily movement.

A ten-minute walk here.

A trip to the mailbox there.

Walking through a store.

Taking the stairs.

Walking the dog.

Checking the garden.

Walking around while talking with someone.

These movements may not feel like workouts, but the body still has to provide energy for them.

Over an entire day, ordinary movement can add up.

What About 10,000 Steps?

The famous goal of 10,000 steps per day is useful for some people because it provides an easy target.

But 10,000 isn't a magical biological threshold.

Research has found health benefits at step counts below 10,000, with additional activity often providing additional benefit.

Someone moving from 2,000 steps per day to 5,000 or 6,000 may be making a meaningful improvement even if they never reach 10,000.

The better question may not be:

"Did I reach 10,000?"

It may be:

"Did I move more today?"

Walking Helps Us Practice Balance

Every step is a tiny balance exercise.

For a brief moment during normal walking, much of our weight is supported by one leg while the other moves forward.

The brain receives information from the eyes, inner ear, muscles, joints, and feet and continuously makes corrections.

Walking over uneven terrain makes that system work even harder.

Following a dog who has suddenly discovered something extremely interesting 200 yards away.

Maintaining walking ability helps preserve access to the world.

Walking is a weight-bearing activity, meaning the skeleton must support the body against gravity.

Weight-bearing activity can contribute to maintaining bone health, although walking alone may not provide enough stimulus to maximize bone strength.

Resistance training and appropriately challenging weight-bearing activities can provide additional benefits.

Once again, walking doesn't have to do everything to be valuable.

Walking and the Brain

Walking isn't only a muscular activity.

The brain is heavily involved.

Navigation, balance, vision, spatial awareness, coordination, decision-making, and reactions to the environment are all occurring while we move.

Regular physical activity is associated with better brain health, and walking is one of the most accessible ways to remain physically active.

Walking outdoors may add another dimension because the environment is constantly changing.

A trail asks more questions of the brain than a chair does.

The Mental Side of Walking

There is another reason people have walked for pleasure for generations.

Walking gives the mind room to wander.

Ideas appear.

Problems get worked through.

Stress may feel smaller.

We notice things we would never see through a windshield.

Walking outdoors also exposes us to changing seasons, sunlight, fresh air, plants, animals, weather, and the simple experience of being somewhere other than inside a building.

Exercise doesn't always have to feel like training.

Sometimes it can simply feel good to go somewhere on foot.

Walking the Dog Counts

Absolutely.

In fact, a dog may be one of the better pieces of exercise equipment ever invented.

Dogs don't particularly care that you're busy.

They don't care that the weather isn't perfect.

They don't understand that you exercised yesterday.

They know one thing:

It is time to go.

That kind of consistency is something many expensive fitness programs would love to achieve.

Does Walking Replace Strength Training?

No.

And it doesn't need to.

Walking is excellent movement, but maintaining muscle and strength generally requires resistance beyond ordinary walking.

A well-rounded active life can include:

Walking fits beautifully into that picture because it is something many people can do frequently.

Does Every Walk Need to Be Long?

No.

This may be one of walking's greatest advantages.

You don't need to change clothes, drive somewhere, exercise for an hour, shower, and drive home.

Five minutes is still movement.

Ten minutes is still movement.

Several shorter walks can contribute meaningful activity across a day.

And a short walk often has another interesting effect:

Once we're outside and moving, five minutes has a funny way of becoming fifteen.

What If Walking Is Difficult?

Not everyone can walk comfortably or safely.

Arthritis, neurological conditions, cardiovascular disease, injuries, balance problems, foot problems, chronic pain, and many other conditions can affect walking.

The goal isn't to force one particular exercise onto everyone.

The goal is movement appropriate to the individual.

For some people that might mean shorter walks, assistive devices, aquatic exercise, stationary cycling, chair-based movement, physical therapy, or another activity entirely.

Movement can be adapted.

The Best Exercise Has One Important Requirement

It has to happen.

An elaborate exercise program that we abandon after two weeks doesn't provide much long-term benefit.

Walking has an enormous advantage because it can become part of normal life.

You don't necessarily have to find time for it.

Sometimes you simply choose to walk when you otherwise wouldn't.

Make Walking More Interesting

Walking doesn't have to mean circling the same block every day.

Try:

Walking can become exercise, transportation, exploration, photography, birding, social time, thinking time, or simply an excuse to see what's around the next bend.

Start Where You Are

Fitness culture sometimes encourages us to think that exercise only counts when it is difficult.

But the body responds to what we actually do—not what would look impressive on a workout poster.

If you currently walk very little, walking a little more matters.

If you already walk regularly, add distance.

Add speed.

Add hills.

Add trails.

Or simply keep walking consistently.

Progress doesn't always require turning something simple into something complicated.
