057 Natural Movement Boot Camp: Why Uneven Ground Is Good for Us
Imagine two walks.
On the first, you walk across a perfectly flat, smooth surface. Every step is predictable. Your foot lands almost exactly as expected, over and over again.
On the second, you walk through the woods.
The ground slopes.
A root crosses the trail.
You step over a branch.
One foot lands slightly higher than the other.
You move around a rock.
The ground becomes soft.
Then hard.
Then you head downhill.
And eventually you have to climb back up.
Both are walking.
But to your muscles, joints, nervous system, and brain, they are very different experiences.
Welcome to natural movement.
What Do We Mean by Natural Movement?
Natural movement doesn't require a complicated definition.
It is movement that happens while interacting with the real world.
Walking.
Climbing.
Squatting.
Stepping over things.
Carrying.
Reaching.
Changing direction.
Getting down.
Getting back up.
Balancing.
Moving across surfaces that aren't perfectly level.
For most of human history, these weren't exercises.
They were simply part of being alive.
The Modern World Is Remarkably Flat
Look at the surfaces we spend most of our time walking across.
Floors are flat.
Sidewalks are flat.
Parking lots are flat.
Store aisles are flat.
Treadmills are flat unless we deliberately change their incline.
Even many recreational trails are designed to provide predictable footing.
There are excellent reasons for this. Smooth surfaces improve accessibility and reduce many hazards.
But there is a tradeoff.
When every step is predictable, our bodies aren't asked to make as many adjustments.
Your Brain Is Calculating Every Step
Walking looks automatic because we've been doing it for so long.
Underneath that apparently simple activity is an extraordinary amount of processing.
Your nervous system needs to know:
- where your body is in space,
- where your feet are,
- how much the ground slopes,
- whether the surface is firm or soft,
- where your center of mass is moving,
- how much force is needed,
- and what adjustment needs to happen next.
Much of this occurs without conscious thought.
Then you encounter a root.
Suddenly your foot needs to rise a little higher.
Your stride changes.
Your supporting leg stabilizes.
Your eyes evaluate the obstacle.
Your brain predicts where the next foot will land.
Your muscles make dozens of tiny corrections.
You step over it and continue walking.
Something that seemed almost insignificant was actually a complex neurological and muscular event.
Meet Proprioception
One important part of this system is called proprioception.
Proprioception is our ability to sense the position and movement of our body without constantly needing to look at it.
Close your eyes and bend your elbow.
You still know approximately where your hand is.
That's proprioception at work.
Specialized sensory receptors in muscles, tendons, joints, and other tissues continuously provide the nervous system with information about position, movement, and tension.
When we move over uneven terrain, this system receives plenty of work.
Every Step Becomes Slightly Different
One of the beautiful things about natural terrain is variability.
Your right foot may land flat.
Your left foot may land slightly uphill.
The next step may be longer.
The next shorter.
Your ankle may need to stabilize against a slight sideways slope.
Your hip may need to compensate.
Your arms may move differently to help maintain balance.
Instead of repeating precisely the same movement hundreds of times, the body encounters hundreds of small variations.
The trail keeps asking new questions.
The Feet Finally Get Something Interesting to Do
Our feet are remarkable structures.
Each contains numerous bones, joints, muscles, tendons, ligaments, nerves, and sensory receptors.
Yet modern life often gives the feet an extremely predictable job.
Shoe.
Flat floor.
Shoe.
Sidewalk.
Shoe.
Parking lot.
Uneven terrain introduces variation.
The foot and ankle must adapt to small changes in angle and surface while the rest of the body remains upright.
This doesn't mean everyone should suddenly start walking barefoot over rocks. Footwear and terrain should match the individual and conditions.
But it does remind us that our feet were designed to interact with a world that isn't perfectly flat.
Your Ankles Are Constantly Correcting
Step onto a slightly tilted surface and the muscles around the ankle immediately begin stabilizing the joint.
Many of these corrections are subtle enough that we barely notice them.
But they matter.
The ankle is one of the body's first lines of defense when balance begins to shift.
Uneven ground gives these stabilizing systems repeated opportunities to respond.
Then the Hips Join In
Balance doesn't stop at the ankle.
Muscles around the hips help control the pelvis and keep the body aligned while weight shifts from one leg to the other.
Walking across uneven ground, stepping sideways, navigating obstacles, and climbing slopes can require different patterns of hip stabilization.
This matters because strong, responsive hips contribute to walking ability, balance, and everyday function.
Your Core Isn't Just for Sit-Ups
The muscles of the trunk help stabilize the body as forces travel between the upper and lower body.
When the ground changes unexpectedly, the trunk helps keep everything organized.
Step over a log.
Lean slightly around a tree.
Walk across a slope.
Reach for something while standing on uneven ground.
Your core is participating even though you aren't doing a single traditional abdominal exercise.
Downhill Is Its Own Exercise
Walking downhill sometimes feels easier because gravity is helping us move in the direction we're going.
But the muscles have an important job:
They have to put on the brakes.
The quadriceps and other muscles frequently work while lengthening to control the body's descent. This type of muscular action is called an eccentric contraction.
Anyone who has taken a long hike downhill and discovered sore legs the next day has experienced how demanding this can be.
Downhill walking also requires careful foot placement and balance.
Gravity may be helping you move downhill.
Your muscles have to make sure you don't get there too quickly.
And Then You Have to Come Back Up
Uphill walking presents a different challenge.
The muscles must work against gravity to raise the body.
The heart beats faster.
Breathing increases.
The gluteal muscles, quadriceps, calves, and other muscles contribute more force.
Without changing from walking to running, a hill can turn an ordinary walk into a substantial cardiovascular and muscular challenge.
The Zehr Escape Workout
At Zehr Escape, my Golden Retrievers, Maya and Ava, and I normally take a walk through the woods in the morning and again in the evening.
The property is on a hillside, so much of the first part of our walk takes us downhill.
Of course, there is a small problem with walking downhill from home:
You eventually have to walk back up.
Along the way, the woods provide plenty of obstacles. There are branches to step over, uneven ground, slopes, changes in footing, and all the little surprises that come with walking through a natural environment.
I don't normally think, "Now I am going to train proprioception."
I take the dogs for a walk.
But the body doesn't care what we call it.
Downhill, muscles control the descent.
Obstacles require changes in stride.
Uneven ground challenges balance.
The eyes and brain continually evaluate where the next step should land.
And on the return trip, the hill increases the demand on the legs, heart, and lungs.
The terrain creates much of the workout for us.
And Maya and Ava make sure it happens twice a day.
Balance Is Something We Practice
We often think of balance as something we either have or don't have.
But balance is an active skill involving multiple systems.
Vision provides information about our surroundings.
The vestibular system of the inner ear helps detect movement and orientation.
Proprioception tells us where our body is positioned.
Muscles generate the corrections necessary to keep us upright.
The brain integrates all of that information.
Walking over varied terrain gives the entire system repeated practice.
Why This May Become More Important With Age
As we age, maintaining balance, strength, coordination, and reaction ability becomes increasingly important.
Falls can have serious consequences, particularly for older adults.
This doesn't mean older people should deliberately seek dangerous terrain.
Quite the opposite.
The challenge should always match the person's abilities.
But avoiding every physical challenge can create its own problem.
If we never ask our balance system to balance, never ask our legs to climb, and never ask our feet to adjust, those abilities don't receive much practice.
The goal isn't danger.
The goal is appropriate challenge.
Challenge and Hazard Are Not the Same Thing
This distinction is important.
A small root on a familiar trail may provide useful variation.
A wet log over a ravine is a hazard.
A gentle grassy slope may challenge balance.
An icy hillside may simply be dangerous.
Natural movement isn't about proving how difficult a surface you can conquer.
It's about allowing the body to experience safe, manageable variety.
Start Small
If you spend most of your time on smooth surfaces, you don't need to head directly for the roughest hiking trail you can find.
Try gradually adding variety:
- walk on grass,
- explore an easy nature trail,
- take a gently rolling path,
- walk across firm but slightly uneven ground,
- step carefully over small obstacles,
- include some hills,
- or simply explore places where every step isn't identical.
As ability improves, challenge can increase gradually.
Natural Movement Doesn't Require a Forest
Not everyone has woods outside the door.
Fortunately, movement variety can be found almost anywhere.
Parks often have grass and hills.
Beaches provide changing surfaces.
Gardening involves reaching, bending, carrying, squatting, and stepping.
Yard work requires countless different movements.
Stairs provide vertical challenge.
Even choosing a slightly more varied walking route can change what the body experiences.
The principle matters more than the location:
Give the body different movement problems to solve.
Don't Throw Away the Treadmill
None of this means treadmills, sidewalks, tracks, or indoor walking are bad.
They can be excellent ways to exercise.
A smooth surface may also be much safer and more appropriate for someone with certain balance, vision, neurological, joint, or mobility problems.
Different environments provide different benefits.
The treadmill provides predictability.
The trail provides variability.
There is room for both.
We Don't Have to Turn Everything Into a Workout
Perhaps this is the part I like most about natural movement.
We don't necessarily need to count repetitions.
We don't need to measure every hill.
We don't need to calculate how many calories stepping over a branch burned.
Sometimes we can simply go outside and do things.
Walk through the woods.
Work in the garden.
Carry something.
Climb a hill.
Move a branch.
Explore a trail.
Play.
The exercise is hidden inside the activity.
The Body Likes Variety
A good exercise program can deliberately train strength, endurance, flexibility, and balance.
Natural movement adds something else:
unpredictability.
The real world doesn't always place our feet exactly where we expected.
It doesn't always give us something perfectly centered to lift.
It doesn't always allow us to move in one straight line.
Practicing varied movement helps us remain capable of responding to that world.

Uneven ground isn't automatically an inconvenience. For a capable person in an appropriate environment, it can also be an opportunity.
A root asks us to lift our foot.
A slope asks our ankles and hips to stabilize.
A downhill section asks our muscles to control us.
An uphill section asks them to propel us.
An obstacle asks the brain to create a new movement.
And the changing terrain asks our balance system to remain awake.
We don't need to make movement complicated.
Sometimes we just need to stop making the environment quite so perfectly simple.
Find a trail.
Find a hill.
Step over something.
Give your body a few problems to solve.
And if you happen to have two enthusiastic dogs waiting by the door, apparently you already have personal trainers.
